You finish a 60-minute trainer session and your kit is soaked through, your mat has a puddle on it, and you're pretty sure you just lost more fluid than you did on that three-hour outdoor ride last weekend. You're not imagining it.
Indoor cycling sweat isn't in your head. Take away the forward motion of an outdoor ride and you take away wind convection — the airflow that evaporates sweat and cools your skin. Without it, your body has to sweat harder to hit the same cooling target, even in a comfortable room. Research from hydration sensor company Nix found that indoor sessions produce fluid and electrolyte losses similar to outdoor rides in genuinely hot conditions — even when your pain cave sits at a mild 70°F. A fan pointed at your chest helps, but it doesn't fully replace 20 mph of headwind.
Fuel before you clip in
Don't start a session fasted unless it's a genuinely easy spin. If you're riding within two hours of your last meal, a small carb-focused snack — toast, a banana, rice cakes — tops off liver glycogen without sitting heavy in your stomach. For early-morning sessions, even 20-30g of fast carbs beats nothing. Your legs will feel the difference by interval three.
Hydrate before you start sweating, not after. Aim to show up already topped off rather than trying to out-drink a deficit mid-session — once you're behind on fluids, it's very hard to catch up while your heart rate is pinned in zone 4.
What to actually drink and eat during the session
For anything under 60-75 minutes at moderate effort, water is usually enough. Past that, or once the intervals get hard, your needs change fast:
Carbohydrate: 30-60g per hour covers most endurance and tempo work. Once you're doing sustained threshold or VO2max intervals — the sessions where you're burning through glycogen at a high rate — bump that toward 60-90g per hour. Riders who've trained their gut to handle it can push higher, but there's no reason to chase 90g/hour for a 45-minute session.
Electrolytes: indoor riders lose roughly 700mg of sodium per hour on average, sometimes more if you're a heavy or salty sweater. Plain water replaces fluid but not what you're actually losing through your skin. If your sessions run long or you're stacking hard days, add electrolytes to your bottle rather than relying on water alone.
Sip rather than chug. Small, steady intake every 10-15 minutes keeps your gut comfortable and your fluid levels stable, instead of sloshing down 500ml in one go at the halfway mark.
Know your own numbers
Generic guidelines get you close, but sweat rate is personal — it varies by 2x or more between riders doing the identical workout. Weigh yourself before and after a session (bathroom scale, no clothes, before eating or drinking) without replacing fluids during the ride. Every kilogram lost is roughly a liter of sweat you need to plan for next time.

After you unclip
The recovery window matters more after high-intensity indoor work than most riders think, precisely because the fluid losses are so much higher than the effort feels like it should justify. Within 30-60 minutes, aim for a mix of carbs and protein — a 3:1 or 4:1 ratio is a reasonable target — plus enough fluid to fully replace what the scale showed you lost, not just what feels like "enough."
Skip this step regularly and it compounds. Under-fueled recovery after one session becomes a flat, heavy-legged start to the next one, and eventually a training block that stalls for reasons that have nothing to do with your legs.
Indoor training is one of the most time-efficient ways to build fitness — no coasting, no traffic lights, no freewheeling downhills. But that efficiency cuts both ways: every minute is working you harder than the equivalent minute outside, and your fueling has to match that.
